Since Lauren Giraldo posted it, 12-3-30 has become one of the most copied treadmill sessions there is.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">It collected some claims on the way up: some say that it beats running for fat loss, or that it costs 500 calories a go.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Researchers have now put the session through a lab twice. The measured numbers are smaller than the viral ones, but they still describe a workout worth keeping, as long as you run it properly. Let&#8217;s talk about it and understand it better.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\">The workout in three numbers<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">A 12% grade. Three miles per hour, which is a brisk walk at roughly a 20-minute mile. Thirty minutes.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Nothing about it is technical, and that is most of why it spread. Any treadmill with a working incline motor can do it, and nobody needs coaching to start.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\">What the lab found<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">Two studies have measured the protocol directly. Both are small, and both used young, already-active adults, so read them as a first look rather than a verdict.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\"><strong>On intensity:<\/strong> researchers at Western Colorado University put 17 participants through the session and recorded 5.5 METs, 47% of heart rate reserve, and about 221 calories. That is moderate intensity by the standard definition. Repeatable aerobic work, not a hard session. (Pelino, Diaz and Dalleck, International Journal of Research in Exercise Physiology, 2024, n=17, funded by ACE.)<\/p>\n\n\n\n<p class=\"wp-block-paragraph\"><strong>On calories:<\/strong> a second group set 12-3-30 against self-paced running. Matched for total energy burned, the incline walk ran at about 10.2 calories a minute against 13.1 for running, and took roughly 30 minutes to reach what running reached in 24. The authors concluded it may be less time efficient than running for expending energy. (Wong et al., International Journal of Exercise Science, 2025, n=14 completers.)<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">As with many lab studies, we need to be careful to take them as indication, rather than absolute truths: for example, neither study followed anyone over time, and there is no published data linking 12-3-30 to weight loss, body composition, or fitness gains.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">That said, there is still an important insight to consider: impact.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\">The case for walking uphill<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">Matched for calories burned, incline walking produced around half the peak impact of jogging. In a study of 19 previously inactive adults, impact at the foot measured 10.5 m\/s\u00b2 walking against 22.1 for jogging, and at the lower back 12.6 against 27.2. A second study of 22 participants found the same pattern. (Krieger et al. 2025 and Kundu et al. 2024, both International Journal of Exercise Science. Both tested incline walking generally, at a 20% grade, rather than the 12-3-30 protocol.)<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">This means: for anyone coming back from injury, carrying extra weight, or adding aerobic volume without adding pounding, this makes an important argument for walking instead of running.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">For anyone just starting, also remember: lower impact does not mean no load at all. Steep walking asks a lot of the calves and Achilles, so build into it rather than opening with 30 minutes at 12%.<\/p>\n\n\n\n<figure class=\"wp-block-pullquote\"><blockquote><p>Matched for calories, incline walking puts about half the impact through your body that jogging does.<\/p><\/blockquote><\/figure>\n\n\n\n<h2 class=\"wp-block-heading\">Take your hands off the rails<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">Steep grades make people reach for the handrails, and holding on changes the session more than most realise.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">However: gripping the rails cut oxygen consumption by 15 to 21% against a free arm swing at the same speed and grade (Berling et al., Journal of Cardiopulmonary Rehabilitation, 2006, n=10).<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">We would not go as far as saying &#8220;Any contact ruins it&#8221;, but it&#8217;s fair to say, we need to be aware that it may remove effectiveness. What the numbers describe is a gradient: the more weight goes through your arms, and the further back you lean, the less your legs and lungs are doing.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">And there is a second cost. Treadmill calorie estimates assume you are carrying your own bodyweight, so the console figure stops meaning much once you are hanging off the rails.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">If you cannot hold the grade without support, then the grade is simply too high for today. We recommend dropping it until you can walk upright with your arms swinging, then build back up. In simple terms: an eight percent walked properly beats a twelve percent leaned out of!<\/p>\n\n\n\n<h2 class=\"wp-block-heading\">Progressing past 12-3-30<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">12-3-30 is a fixed prescription, which makes it easy to start and easy to outgrow. The session that felt hard in week one will feel manageable by week six. That is the adaptation working, and the point where the numbers need to move.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Treat 12 \/ 3 \/ 30 as an opening dose. Raise the grade in small steps once you can hold the current one with your hands free. Break the flat 30 minutes into intervals, alternating steeper blocks with easier ones. First, add minutes before you add steepness. Also work downhill now and then, since decline loads the legs differently and almost nobody trains it indoors.
